If you've been dealing with tendon pain for a while, you've probably come across some version of the following advice: take collagen peptides, drink bone broth, add vitamin C, avoid sugar and inflammation, eat more protein. Some of it sounds compelling. Some of it is sold in expensive supplement form with before-and-after photos.
I want to give you a clear-eyed look at what the evidence actually says. Nutrition does matter for tendon healing — but probably not in the dramatic way the supplement industry would have you believe.
Why Tendons Are Different From Muscles
Tendons are primarily made of type I collagen — a dense, rope-like protein that gives them their tensile strength. Unlike muscle tissue, tendons have relatively poor blood supply. That's part of why they heal slowly and why loading them correctly is so important: mechanical stress is actually one of the best signals for driving collagen synthesis and remodelling.
What nutrition does is support the background conditions for that synthesis to happen well. Think of it less like adding rocket fuel and more like making sure the factory has the raw materials it needs to run.
Collagen and Gelatin: What the Research Actually Shows
This is probably the area with the most genuine research interest right now, largely driven by work from Keith Baar's lab at UC Davis. The basic finding: consuming gelatin or hydrolysed collagen (15–20 g) combined with vitamin C, about an hour before a brief bout of exercise, appears to increase collagen synthesis markers in tendons more than exercise alone.
The hypothesis is that the amino acids needed for collagen (particularly glycine, proline, and hydroxyproline) peak in the bloodstream during the post-ingestion window — and if you're loading the tendon at that point, you may drive more productive remodelling.
The research is promising, but it's mostly been done in short-term settings with surrogate markers. We don't yet have large clinical trials showing this translates to faster recovery from tendinopathy.
My honest take: if you're already doing the loading work consistently, adding 15–20 g of hydrolysed collagen or gelatin (from food or a supplement) before your rehab sessions is low-risk and plausibly beneficial. It's not a replacement for progressive loading — it's an adjunct.
Protein: More Important Than You Might Think
Most people with tendon pain aren't thinking about protein intake. They're thinking about stretching, icing, or waiting it out. But if you're not eating enough total protein, you're making recovery harder than it needs to be.
Tendons are protein structures. Collagen synthesis requires adequate protein substrate. If you're in a chronic caloric deficit, or if you're not hitting reasonable protein targets, the raw materials for repair simply aren't there in sufficient quantity.
General musculoskeletal recovery guidelines suggest somewhere in the range of 1.4–2.0 g per kilogram of body weight per day. For a 75 kg person, that's 105–150 g of protein daily. It sounds like a lot until you actually map it out across three meals — it's achievable with whole foods without supplements if you're being intentional.
Spreading protein across the day (rather than having most of it in one meal) also seems to matter for synthesis. A small serve of protein at each meal and snack is better than a single large protein hit.
Vitamin C: Required, Not Magical
Vitamin C is a necessary co-factor for collagen synthesis — without it, the cross-linking of collagen fibres breaks down. Scurvy is the extreme version of this. But in practice, overt vitamin C deficiency is rare in people eating any kind of varied diet.
The Baar protocol mentioned above typically includes 50 mg of vitamin C alongside the collagen/gelatin. That's easily achieved through a small glass of orange juice or a handful of berries — you don't need to supplement aggressively.
What I don't see evidence for is mega-dosing vitamin C accelerating tendon healing beyond what a normal diet provides. Once you're replete, more doesn't appear to be better.
Anti-Inflammatory Diets: Helpful or Overhyped?
Inflammation gets a bad reputation in the tendon world, largely because older models framed tendinopathy as a chronic inflammatory condition. We now know the picture is more complicated — early-stage tendon irritation does involve some inflammatory signalling, but chronic tendinopathy is characterised by a degenerative process, not ongoing inflammation per se.
That said, systemic inflammation from poor diet, poor sleep, and metabolic stress does appear to impair tendon health. Conditions like type 2 diabetes, obesity, and high lipid levels are all associated with worse tendinopathy outcomes. So eating well matters — but it matters in a general "support your overall health" way, not in a "eat these five anti-inflammatory superfoods and heal your tendon" way.
Reducing processed food, alcohol, and excess sugar isn't a tendon-specific intervention. It's just good baseline health — and better baseline health supports better tendon recovery.
What About Supplements Like Glucosamine, Omega-3, or Curcumin?
I get asked about these regularly. Here's my honest summary:
Glucosamine and chondroitin have more evidence for joint cartilage than tendon specifically. I wouldn't prioritise these for tendinopathy.
Omega-3 fatty acids have anti-inflammatory properties and plausibly supportive effects on connective tissue. The evidence isn't strong enough to recommend them specifically for tendinopathy, but if you're not eating much oily fish, a fish oil supplement is low-risk and broadly beneficial for health.
Curcumin/turmeric is heavily marketed for tendon and joint pain. The bioavailability of standard curcumin is poor, and clinical trial results in musculoskeletal conditions are mixed. I wouldn't spend money on it hoping it will heal your tendon.
The Practical Takeaway
Nutrition for tendon healing isn't about finding a magic supplement. It's about creating good conditions for the work you're doing in your rehab program to actually stick. A few concrete things worth doing:
Eat enough total protein — aim for 1.4–2.0 g per kg of body weight per day, spread across meals. Consider adding 15–20 g of hydrolysed collagen or gelatin before your loading sessions, with a small amount of vitamin C-rich food. Eat a varied whole-food diet, stay hydrated, and sleep well. These aren't dramatic interventions, but they're the ones with actual evidence behind them.
And keep loading. Nutrition supports the process — it doesn't replace it.
